When you practice meditation, you strengthen your ability to concentrate on your chosen focal point even as distractions threaten to steal your attention.<\/p>\n\n\n\n<p>(Shortform note: The authors primarily use the term \u201cstable attention\u201d to describe this mental state, emphasizing both the act of focusing (\u201cattention\u201d) and the ability to sustain that focus (\u201cstable\u201d). In this guide, we instead use the term concentration. This term\u2014one you likely already use in everyday life\u2014emphasizes the authors\u2019 point that everyone already has some degree of experience achieving this mental state. Realizing this may make the earliest steps of meditation less daunting.)<\/p>\n\n\n\n<p><strong>When cultivating concentration, most meditators choose their breath as their focal point. <\/strong>Novice meditators often find that distractions such as sounds, bodily sensations, and memories make it hard to sustain their focus on their breath. However, as they hone their concentration skills, they\u2019re eventually able to focus on it for long periods of time.<\/p>\n\n\n\n<h4 class=\"wp-block-heading\"><strong>Mental State 2: Mindfulness<\/strong><\/h4>\n\n\n\n<p><strong><em>Sati<\/em><\/strong><strong>\u2014also known as mindfulness\u2014is an advanced type of concentration. <\/strong>The authors say that you\u2019re in a <a href=\"https:\/\/www.shortform.com\/blog\/state-of-mindfulness\/\">state of mindfulness<\/a> when these two conditions are true:<\/p>\n\n\n\n<ol class=\"wp-block-list\"><li><strong>Your concentration on your focal point is strong<\/strong>,<strong> <\/strong>meaning you observe or experience it deeply. The authors insist that <strong>anyone can learn to meditate and achieve enlightenment. <\/strong>Doing so doesn\u2019t require any special skills or background knowledge; it only requires perseverance.<\/p>\n\n\n\n<p>In <em>TMI, <\/em>the authors organize the journey from novice meditator to enlightened meditator into 10 sequential stages. Mentally listing such distractions in advance makes it easier to recognize them as distractions so you can refocus on your focal point.<\/p>\n\n\n\n<h5 class=\"wp-block-heading\">The Five-Step Basic Meditation<\/h5>\n\n\n\n<p>Once you\u2019ve eased into your meditation session, you\u2019re ready to begin the basic meditation that you\u2019ll continue practicing through all the phases. According to the authors, <strong>this meditation helps you cultivate strong concentration and mindfulness<\/strong>. As previously noted, both of these mental states improve your life and are essential for reaching enlightenment. We\u2019ve organized the authors\u2019 basic meditation into five steps that have you progressively narrow your focal point while maintaining background awareness.<\/p>\n\n\n\n<p><strong>Step 1: Make <\/strong><strong><em>sensory input in the present moment<\/em><\/strong><strong> your focal point <\/strong>while maintaining background awareness of everything else.<strong> <\/strong>For instance, focus on the smell of the room and the air\u2019s temperature. If something in your background awareness (anything that\u2019s <em>not<\/em> sensory input in the present moment) grabs your attention, such as a thought about something on your <a href=\"https:\/\/www.shortform.com\/blog\/gtd-to-do-list\/\">to-do list<\/a>, simply notice it. Then, gently return your attention to your focal point.<\/p>\n\n\n\n<p><strong>Step 2: Make <\/strong><strong><em>bodily sensations<\/em><\/strong><strong> your focal point<\/strong> while maintaining background awareness of everything else.<strong> <\/strong>For instance, notice your heartbeat. Once again, if something in your background awareness grabs your attention\u2014such as a sound, smell, memory, or thought\u2014simply notice it, then gently return your attention to your focal point.<\/p>\n\n\n\n<p><strong>Step 3: Repeat Step 2, with one difference\u2014make <\/strong><strong><em>any breath-related sensations<\/em><\/strong><strong> your focal point<\/strong>. For instance, notice the feeling of your stomach touching your shirt as you exhale. Keep your breathing natural while doing this.&nbsp;<\/p>\n\n\n\n<p><strong>Step 4: Repeat Step 3, but with a narrower focal point: <\/strong><strong><em>breath-related sensations in your nose<\/em><\/strong>. You may find this easiest if you breathe only through your nose, as the high volume of air passing through your narrow nostrils will produce subtle but noticeable sensations.<\/p>\n\n\n\n<p><strong>Step 5: Maintain Step 4 for the duration of your meditation session (15 or more minutes).<\/strong><\/p>\n\n\n\n<h4 class=\"wp-block-heading\"><strong>Tips for Building a Successful Meditation Routine<\/strong><\/h4>\n\n\n\n<p>According to the authors, the best way to ensure you meditate regularly is to <strong>schedule daily meditation time. <\/strong>When you\u2019re new to meditation, aim for 15-minute sessions. After a week or two, increase this duration by five minutes every few days until you\u2019ve exceeded 45 minutes.<\/p>\n\n\n\n<p>Additionally, the authors recommend <strong>scheduling your meditation session at the same time every day<\/strong>\u2014this makes it an automatic habit. However, the authors insist that<strong> <\/strong>strict discipline will associate meditation with negative feelings, which will make you avoid it.<\/p>\n\n\n\n<p>Instead, see your struggle to maintain a routine as a sign that you need <em>motivation<\/em>. <strong>To <a href=\"https:\/\/www.shortform.com\/blog\/ways-to-increase-motivation\/\">boost your motivation<\/a>, make meditation more enjoyable so you\u2019ll <em>want<\/em> to meditate daily. <\/strong>One way to do so is to find meditation-related inspiration: Talk to experts, listen to a podcast about meditating, and research the <a href=\"https:\/\/www.shortform.com\/blog\/how-does-meditation-help\/\">benefits of meditation<\/a>. You\u2019ll start looking forward to meditating so you can re-experience these pleasures.<\/p>\n\n\n\n<h3 class=\"wp-block-heading\"><strong>Phase 2: Achieve Strong Concentration<\/strong><\/h3>\n\n\n\n<p>Once you\u2019ve established a meditation routine that you regularly follow, it\u2019s time to improve your meditation skills. <strong>In this second phase, you\u2019ll work on achieving strong concentration\u2014and to do so, you must overcome the habit of daydreaming<\/strong> (what the authors call \u201cmind-wandering\u201d). Daydreaming is when something in your background awareness captures your attention, causing you to lose concentration on your breath. For instance, the sound of a distant lawn mower might remind you that you need to mow your lawn, which might remind you of all your other chores\u2014and before you know it, you\u2019ve forgotten your breath.<\/p>\n\n\n\n<p>During this phase, <strong>aim to minimize daydreaming so it never lasts more than several seconds per meditation session. <\/strong><\/p>\n\n\n\n<p>Let\u2019s explore two of the authors\u2019 tips for overcoming daydreaming.<\/p>\n\n\n\n<h4 class=\"wp-block-heading\"><strong>Tip 1: Use Positive Reinforcement<\/strong><\/h4>\n\n\n\n<p>When you meditate and you begin daydreaming, there\u2019s typically a moment when you suddenly realize your mind has wandered. The authors explain that the seconds leading up to this moment aren\u2019t in your conscious control. So how do you <em>consciously<\/em> try to minimize daydreaming when realizing you\u2019re daydreaming is an <em>unconscious<\/em> process?<\/p>\n\n\n\n<p>According to the authors,<strong> by using positive reinforcement, you can consciously train <a href=\"https:\/\/www.shortform.com\/blog\/your-subconscious-mind\/\">your subconscious mind<\/a> while meditating. <\/strong>Any time you\u2019re meditating and you suddenly realize you\u2019ve been daydreaming, enjoy it. Congratulate yourself for having this revelation and delight in how it feels to be present again. Over time, this repetitive positive reinforcement will <a href=\"https:\/\/www.shortform.com\/blog\/how-to-train-your-subconscious-mind\/\">train your subconscious<\/a> mind to awaken from daydreaming more frequently.<\/p>\n\n\n\n<h4 class=\"wp-block-heading\"><strong>Tip 2: Categorize Your Thoughts<\/strong><\/h4>\n\n\n\n<p><strong>A second way to overcome daydreaming is to <\/strong><strong><em>categorize<\/em><\/strong><strong> all of your thoughts <\/strong>(a practice the authors call \u201clabeling\u201d). Categorizing a thought as soon as it surfaces prevents it from continuing or evolving into a new thought. This interruption halts your daydreaming so you can return to concentrating on your breath.&nbsp;<\/p>\n\n\n\n<p>Additionally, <strong>make these categories <em>neutral<\/em><\/strong><em>\u2014<\/em>this prevents you from judging your thought as \u201cgood,\u201d or \u201cbad,\u201d which might spawn more thoughts about its goodness or badness. For instance, mentally reviewing your chores is \u201clist-making\u201d, remembering yesterday\u2019s weather is \u201crecalling\u201d, and thinking about how to ask your boss for a raise is \u201cbrainstorming.\u201d&nbsp;<\/p>\n\n\n\n<h3 class=\"wp-block-heading\"><strong>Phase 3: Achieve Strong Mindfulness<\/strong><\/h3>\n\n\n\n<p>So far, we\u2019ve discussed <a href=\"https:\/\/www.shortform.com\/blog\/how-to-achieve\/\">how to achieve<\/a> strong concentration while meditating. As previously noted, strong concentration is half of mindfulness\u2014the other half is strong background awareness. In this phase, you\u2019ll strengthen your background awareness while still maintaining strong concentration on your breath.<\/p>\n\n\n\n<p>According to the authors, your background awareness is strong <strong>when you can continuously and neutrally observe your mind <\/strong>(an ability the authors call \u201cmetacognitive introspective awareness\u201d). This involves keeping track of your thoughts, your emotions, and your perceptions of and reactions to external stimuli. We\u2019ll call this process <em>mind-watching<\/em>.<\/p>\n\n\n\n<p><strong>Mind-watching develops your ability to maintain some distance from your thoughts and emotions. <\/strong>This allows you to be more objective so you can respond to situations intentionally rather than rashly or emotionally. Recall our earlier example of mindfully listening to your child tell you a story from her school day: Strong background awareness made you objectively aware of and distant from your frustration, preventing you from snapping at your child. All the while, you continued listening to your focal point (your child\u2019s story)\u2014the result of strong concentration. You then responded to your daughter intentionally.<\/p>\n\n\n\n<p>To practice mind-watching through meditation, <strong>constantly monitor your thoughts, feelings, and reactions to stimuli while still maintaining concentration on your breath. <\/strong>This is like the aforementioned strategy of categorizing, except you categorize <em>constantly<\/em> instead of only in response to distractions. This keeps you in \u201canalysis\u201d mode rather than \u201cfeeling\u201d mode, ensuring that you keep some objective distance from your thoughts and emotions.<\/p>\n\n\n\n<p>For example, say you\u2019re meditating and you notice the cool temperature of the air in your nose (a result of strong concentration). You observe the effect this has on your mind: It makes you feel calm. Then, you hear a sound in the distance (external stimuli), and you notice its effect on you\u2014it prompts a strong visualization of your childhood home. You categorize this thought as a memory, then you categorize the effect this memory has on your emotions: It makes you feel happy. You\u2019re not probing deeper into these <a href=\"https:\/\/www.shortform.com\/blog\/thoughts-feelings-and-behaviors\/\">thoughts and feelings<\/a> by asking why the air makes you calm, wondering what produced the sound, or thinking more about your childhood. You\u2019re simply noticing and categorizing.<\/p>\n\n\n\n<h3 class=\"wp-block-heading\"><strong>Phase 4: Achieve Enlightenment<\/strong><\/h3>\n\n\n\n<p>Once you\u2019ve achieved strong mindfulness, you\u2019ve built the foundation for achieving enlightenment. As discussed, experiencing the five realizations is crucial to experiencing enlightenment. The authors say that <strong>you\u2019ll eventually do so as you continue practicing mindfulness. <\/strong>Recall that realizations reveal the truth of reality\u2014since mindfulness is about observing what\u2019s <em>really<\/em> happening in the present, it primes the mind to experience these realizations.<\/p>\n\n\n\n<p>The authors elaborate that <strong>you can\u2019t consciously bring about these realizations, but strong mindfulness makes them more likely to occur. <\/strong>For instance, closely following your breath or watching your mind may lead you to realize that every sensation and emotion is constantly changing. This may prompt the realization of impermanence.<\/p>\n\n\n\n<h4 class=\"wp-block-heading\"><strong>The Realization That Prompts Enlightenment<\/strong><\/h4>\n\n\n\n<p>While all five realizations are necessary for enlightenment, <strong>the fifth realization, selflessness, prompts it. <\/strong>You realize there\u2019s no \u201cyou\u201d to suffer, so you experience freedom from suffering.&nbsp;<br>Because you can\u2019t control exactly when any realizations (including the fifth realization) occur, you can\u2019t control exactly when enlightenment happens.
